Supplements with the strongest midlife evidence are: vitamin D (most women are deficient and it matters for bone, mood, and immune function), magnesium glycinate (sleep, anxiety, muscle cramps), omega-3 EPA/DHA (cardiovascular and brain), and creatine 3–5g/day (muscle preservation and cognition in postmenopausal women — newer randomized data is strong). Black cohosh and soy isoflavones have mixed results for hot flashes and are not first-line. "Menopause blends" sold direct-to-consumer are largely unstudied. Supplements complement, not replace, HRT for moderate-to-severe symptoms.
